Most supplements are a leap of faith. Creatine is not. It is one of the most studied compounds in sports science, with hundreds of trials behind it, and the headline finding has held up for decades: it makes you a bit stronger, helps you do a bit more work, and does it cheaply. A big tub costs less than a couple of coffees a month.

What creatine actually does
Your muscles run hard efforts on a molecule called ATP. During a sprint, a heavy set, or a repeated burst of effort, ATP gets used up fast — within seconds. To keep going, your body rapidly regenerates it using a back-up store called phosphocreatine.
Supplementing with creatine simply tops up that phosphocreatine store. More stored phosphocreatine means you can regenerate ATP a little faster and a little longer before fatigue sets in. In plain terms: one or two extra reps, a bit more power on the last sprint, slightly better quality across a hard session.
Do that consistently over weeks and months and the small wins compound. The research is rock-solid on this: creatine reliably improves strength, power output, high-intensity training capacity, and — because you can train harder — lean muscle mass over time. That last point comes with a caveat we'll get to.
There's also a growing body of work on creatine and the brain. Because the brain also uses the phosphocreatine energy system, some studies suggest benefits for mental fatigue and cognitive performance, especially under stress like sleep deprivation. It's promising and worth knowing about, but it's earlier-stage than the muscle research — treat it as a bonus, not the reason to buy.
The recovery evidence, honestly
Here's where we separate what's proven from what's hopeful.
Rock-solid: creatine improves your capacity to train and your strength/power. Being able to do more quality work is itself a recovery advantage — you get more out of each session and bounce back into the next one in better shape.
Moderate and promising: the evidence for creatine directly reducing muscle damage and soreness after hard training is real but more mixed. Several studies show lower markers of muscle damage and faster return of strength after damaging exercise when people supplement with creatine; others show smaller or no effects. There's also decent evidence it helps with glycogen replenishment when taken alongside carbohydrate, which supports recovery between sessions.
So the honest framing: don't buy creatine expecting soreness to vanish. Buy it because it's a proven training aid with a plausible, moderately supported recovery upside on top. That's still one of the best risk-to-reward ratios in the whole supplement aisle.

Monohydrate vs the expensive stuff
Walk into any supplement shop and you'll see creatine "HCL", "ethyl ester", "buffered" (often sold as Kre-Alkalyn), "nitrate", and more — usually at a premium price with slick packaging.
Here is the uncomfortable truth for those products: creatine monohydrate is the most researched, the cheapest, and the most effective form. The overwhelming majority of the positive studies used plain monohydrate. How to dose it (without overthinking)

Loading is optional. You may have read about a "loading phase" of ~20g a day for a week. All that does is saturate your muscles faster — you reach the same end point either way. Load if you want the effects sooner; otherwise just take 5g daily and you'll be fully topped up within a few weeks. There's no need to "cycle" off it.

Honest caveats — who might skip it
Creatine is one of the safest supplements on the shelf, but a few honest notes:
